How much deep sleep do I need?+
Adults need approximately 13–23% of total sleep time in deep sleep (N3/slow-wave sleep), which equals roughly 60–90 minutes for a 7-hour sleeper. Deep sleep naturally declines with age — adults over 65 often get under 10% deep sleep.
What does deep sleep do?+
Deep sleep (NREM N3/slow-wave sleep) is when the body does its most critical physical repair: human growth hormone (HGH) is released, muscles are rebuilt, the immune system is strengthened, and the glymphatic system flushes metabolic waste including amyloid-beta (linked to Alzheimer's) from the brain. It is also essential for declarative memory consolidation — turning short-term memories into long-term ones.
Why am I not getting enough deep sleep?+
The most common causes are: age (deep sleep declines by about 2% per decade after 30), alcohol (suppresses SWS in the first half of the night), high bedroom temperature (deep sleep requires core body cooling), sleep apnea (disrupts SWS with arousals), stimulants late in the day, and chronic pain. Irregular sleep timing also reduces deep sleep.
Can I increase deep sleep?+
Yes. Evidence-backed strategies include: regular vigorous exercise (increases SWS by 20–30% in the following night), keeping bedroom temperature at 65–68°F/18–20°C, avoiding alcohol, avoiding late caffeine, consistent early wake time, and cold exposure (sauna-to-cold bath protocols increase SWS in some studies). Pink noise or delta wave audio at low volume may also marginally increase deep sleep per some RCTs.
When does deep sleep occur?+
Deep sleep is heavily concentrated in the first half of the night. The first two sleep cycles (approximately the first 3 hours) contain the vast majority of your nightly deep sleep. This is why going to bed late or sleeping only 5–6 hours can still provide meaningful deep sleep — but missing the first part of the night is catastrophic for SWS.
Does deep sleep affect growth hormone?+
Profoundly. Approximately 70–80% of nightly human growth hormone (HGH) is released during the first slow-wave sleep episode — typically within 60–90 minutes of sleep onset. This HGH pulse drives muscle protein synthesis, fat metabolism, and tissue repair. This is why athletes who miss early-night sleep, or fragment sleep with alcohol, recover measurably slower than those who protect SWS.
